Two minutes before a call you are dreading, your chest tightens and your breathing goes shallow and fast. Later that night you are lying in bed with your heart still going, replaying the call long after it ended. Both are your nervous system stuck in the same activated state. They do not want the same breath.

Below are four different exercises, each changing a different part of what your body is doing, on a different timescale. One works in under a minute for the spike before the call. One needs a few structured minutes. One is built for winding down at night rather than snapping out of anything. Why one breathing exercise is not the answer

The common thread across the four exercises below is the exhale. Slowing and lengthening it increases vagal tone, the activity of the vagus nerve that runs your parasympathetic, rest-and-digest response, and it measurably increases baroreflex sensitivity, the system that manages your blood pressure from one heartbeat to the next. That relationship between breath and the autonomic nervous system is reviewed in a 2017 physiology paper in the journal Breathe.

One pattern already gets the full treatment elsewhere: a steady, counted extended exhale built into a daily habit, alongside the desk posture that usually blocks it. The physiological sigh works fastest

Inhale through your nose. Before you let it go, take a second, sharper inhale on top of the first, so your lungs fill a little further than one breath alone would take them. Then exhale slowly through your mouth until the breath is fully spent. That is one cycle. One to three cycles is often enough to take the edge off an acute spike, the kind that hits two minutes before a call or right after a hard conversation.

This is the exact pattern a 2023 Stanford Medicine trial in Cell Reports Medicine tested head to head with box breathing and mindfulness meditation, alongside a third, hyperventilation-style pattern, across more than 100 participants. Called cyclic sighing in the study, it produced the largest drop in respiratory rate and the greatest improvement in mood of the techniques compared, measurable after a single five-minute session.

Box breathing gives a structured reset

Inhale through your nose for a count of four. Hold with the lungs full for four. Exhale through your nose or mouth for four. Hold with the lungs empty for four. That is one round. Two to five minutes, roughly eight to fifteen rounds, is a reasonable structured reset when a single cycle was not enough, or when you have walked into a genuinely stressful stretch rather than one spike.

NHS inform recommends a close relative of this pattern for anxiety and anger, in for three, hold for three, out for three, hold for three. It helps people who feel dizzy or light-headed when anxious settle within a few minutes. The Stanford trial above tested the fuller four-count version under the name box breathing, with cyclic sighing still producing the greatest mood improvement of the three.

The holds are the part to be careful with. A held breath briefly raises blood pressure and can bring on light-headedness, exactly the sensation you are trying to escape. If you are pregnant, have uncontrolled high blood pressure, a heart rhythm condition, or a respiratory condition such as significant asthma or COPD, skip the holds rather than push through them. Drop them and you are left with slow, paced breathing, in for four and out for four with no pause, which keeps most of the benefit. Or reach for the physiological sigh or the humming exhale instead, since neither involves any retention.

The humming exhale is built for winding down

Inhale normally through your nose. As you exhale, close your mouth and hum, a steady low note held for as long as the breath lasts, then inhale and repeat. Three to five minutes is enough to feel the shift. There are no counts to track and nothing to hold, which makes it the easiest of the four to do lying down in the dark.

Humming does something the plain exhale above does not. A 2002 study in the American Journal of Respiratory and Critical Care Medicine measured nasal nitric oxide during humming against quiet breathing and found it increased up to fifteen times over. Nitric oxide is the same molecule that widens blood vessels and supports oxygen exchange during ordinary nasal breathing, so a hum simply produces more of it.

A breathing exercise does not create calm from nothing. It removes the one thing your body was adding on top of the stress, a shallow, fast breathing pattern that keeps telling your brain the alarm is still justified.

What none of these fix

None of the four treat panic disorder or generalised anxiety disorder, nor substitute for care if another condition is diagnosed. Each changes your physiology for a few minutes, not why your nervous system went on alert.
